How to Choose the Right Exercise for Your Goal
A practical decision tree for picking exercises based on your goal, equipment, experience, recovery, and injury history, no guesswork, no influencer hype.
The four filters
Picking exercises is a filtering problem. Every adult who trains has to answer the same four questions, in this order:
- What is my goal? (strength, size, endurance, mobility, rehab, or general health)
- What equipment do I have access to? (nothing, dumbbells, a resistance band, a barbell, a full gym)
- What is my experience level? (never trained, 0-6 months, 6-24 months, 2+ years consistent)
- What injuries or conditions do I need to work around? (knee, shoulder, lower back, cardiovascular, pregnancy)
Each filter narrows the candidate list. By the time you've answered all four, the pool of reasonable exercises is small enough that the remaining choice doesn't actually matter much, any movement left is a good one. The biggest mistakes in exercise selection come from skipping a filter, not from choosing poorly at the final step.
Filter 1: Goal
Your goal determines the rep range and rest periods more than the exercise itself. The same squat is a strength exercise at 3-5 reps with 3-minute rest, a hypertrophy exercise at 8-12 reps with 90-second rest, and an endurance exercise at 20+ reps with 30-second rest. For rehab and mobility goals, the exercise selection rules invert: you want movements that isolate the joint you are restoring, use controllable load, and can be performed painlessly. A certified physical therapist should be your primary reference here, not a general reference portal.
Filter 2: Equipment
Equipment is a constraint, not a priority. Every major muscle group can be trained with bodyweight, dumbbells, or a resistance band. The question is not"what exercise is optimal?" but"what exercise is optimal given what I own?" Filter PlainExercise by equipment and browse the filtered list.
A useful mental model: bodyweight + resistance bands covers 80% of what you need for general fitness. Dumbbells add another 15%. A barbell and rack add the final 5% - and that final 5% matters only if your goal is serious strength. Filter 3: Experience
Beginners should do beginner-level compound movements: squat variations, push-ups, rows, hip hinges, carries. The goal at this stage is to learn the movement patterns and build the coordination to brace under load. Isolation work (curls, calf raises, rear-delt flies) is useful but secondary.
Intermediate trainees (6-24 months of consistent work) can handle loaded variations of the basic patterns: barbell squat, bench press, deadlift, overhead press, weighted pull-up. This is also the stage where isolation work starts to pay off, weaknesses that beginner compounds didn't expose now become the bottleneck.
Advanced trainees have earned the right to do almost anything, but they usually don't need to. At this stage the limit is recovery, not exercise selection. Simplify, don't complicate.
Filter 4: Injuries

A worked example
Suppose the goal is"build muscle", equipment is"dumbbells only", experience is"1 year of consistent training", and the only injury is a cranky left shoulder on overhead work.

Don't pick exercises based on what looks impressive on social media. Don't chase novelty, a program of five well-chosen exercises done for twelve weeks beats a rotation of twenty trendy movements done haphazardly. Don't copy the programs of competitive athletes, elite coaches, or someone two orders of magnitude stronger than you. Their constraints are not your constraints.

Should beginners do compound or isolation exercises first?
Compound first. Compound movements teach coordination, bracing, and load management, the foundational skills you need before isolation work pays off.
How many exercises per workout?
Four to eight for most adults. Less than three and you missed a muscle group; more than ten and you probably didn't do any of them well.
